Nutrition and sleep: what links are actually supported?
Diet and sleep interact, but most foods marketed as sleep “miracles” lack sufficient evidence. The clearest practical guidance concerns caffeine, alcohol, late meals, and regular timing.
A two-way relationship
Eating follows daily rhythms, while sleep and wakefulness are regulated by the circadian system. Inserm’s chronobiology overview notes that many body functions vary over roughly 24 hours. This supports studying sleep and meal timing together, but it does not prove that one food can correct a sleep disorder.
Caffeine: dose, timing, and sensitivity
The EFSA scientific opinion states that a single 100 mg dose may increase sleep latency and reduce sleep duration in some adults, particularly close to bedtime. This is not a universal cutoff: metabolism, cumulative dose, and sensitivity differ.

Alcohol: faster sleep onset is not better sleep
The NHLBI explains that alcohol may make it easier to fall asleep but can lead to lighter sleep and more awakenings. Using it as a sleep aid can therefore hide poorer sleep continuity.
Dinner timing, amount, and regularity
Anses recommends a lighter evening meal early enough to leave about two hours before bedtime. NHLBI also advises regular meals and avoiding late dinners. This is a population-level starting point, not a rigid rule.

What cannot be promised
Evidence does not justify claiming that one fruit, tea, juice, or supplement will resolve insomnia. A result from a small study is not a universal recommendation. Persistent sleep problems call for investigating causes rather than adding products.
Test one change at a time
For seven days, record dinner time, caffeine, alcohol, and awakenings. Then change one factor for another week. This does not prove causality, but it avoids crediting five simultaneous changes for one outcome.
